Best Plant-Based Foods to Boost Immunity Naturally

Your Immune System Called — It Needs Better Foods

I've learned over the years that you can really help support your immune system through food — it's one of those things that just makes sense once you start paying attention. And honestly, once I started eating this way consistently, I noticed it: fewer colds, more energy, even when a lot of people around me during sick season were getting sick and I was just fine.

If you're plant-based (or plant-curious), good news: some of the best immune-supporting foods are already sitting in the produce aisle. Even if you’re not plant based, you can still incorporate these foods into your diet to get a nice immune boost.

Vitamin C is doing more than you think


Vitamin C helps your body produce white blood cells — basically your immune system's first responders. I know the first food that everyone thinks of when it comes to vitamin C is oranges (and yes, they do contain it), but there are other options as well! Added bonus: vitamin C also helps with collagen production 😉

One cup of red bell pepper actually has almost 3 TIMES the vitamin C of an orange. Strawberries, kale, and any type of citrus are all solid options too. My go-to move: throw bell pepper strips in my evening dinner prep, or blend kale into a smoothie so you don't even taste it. I also try to have an orange in the morning daily.

Squeezing some lemon juice into your water will help give you a little vitamin C boost as well.



Zinc: The Nutrient that Nobody talks about


Zinc doesn't get the hype vitamin C does, but it's just as important for keeping your immune system functioning the way it should. Chickpeas, lentils, pumpkin seeds, and cashews are all great plant-based sources.

Some real-life practical suggestions: a handful of pumpkin seeds as a snack, or lentils in some basic staples — soup, tacos, a grain bowl. Easy add, beneficial payoff.

I personally make my own cashew milk which is another way to get your zinc in. And it doesn’t have all of the added preservatives and extra junk that store bought plant based milks contain.

It’s easier than making your own almond milk too because you don’t have to soak cashews overnight and there’s no straining necessary. A couple minutes of prep, just blend and pour away!


Garlic is basically a Tiny Superfood!


Garlic contains compounds that support your immune response — it's not just a kitchen myth, it's backed by actual science. In one clinical trial, people who took garlic daily had noticeably fewer and shorter colds than those who didn't.

(It also has proven antibacterial and antimicrobial properties that help fight against bacteria in your body).

Raw garlic has the most potent effect, so if you can handle it minced into a dressing or salsa, that's where you'll get the most benefit.

(Yes, your breath will probably be "heavy"...but it's totally Worth it.)

Leafy Greens are Quietly Carrying your Immune System

Yup! Here come those leafy greens again!!! Spinach, collard greens, and Swiss chard are loaded with vitamin A, which plays a role in regulating your immune response. These greens are an easy add to smoothies, salads, or a quick sauté with garlic (see #3 — teamwork).


Your GUT is basically your Immune HQ

A huge chunk of your immune system actually lives in your gut, so keeping it happy matters more than people realize. Fermented foods like sauerkraut, kimchi, and plant-based yogurts (check your yogurt label, look for "live and active cultures") support a healthy gut microbiome, which in turn supports overall immune function.

If you've never tried fermented foods, start small — a spoonful of kimchi on the side of a meal is a low-pressure way in. Pickles are a great option too (and better tasting in my opinion), BUT…make sure you’re getting ones that are actually fermented. Most jars on the regular shelf are made with vinegar and completely skip the fermentation process (and the gut benefits) altogether.


The Bottom Line

None of this actually requires a complete lifestyle change or refrigerator overhaul. Swap in or add a few of these foods into what you're already eating, and your body will thank you — especially during the seasons where everyone around you seems to be getting sick.
